How to perform Split Jerk

Follow the sequence in order, paying attention to the starting position, movement path, and finish described in each step.

  1. Stand with the bar across the front of the shoulders, hands just outside shoulder width, feet under the hips, and elbows slightly forward.

  2. Brace and dip straight down a few centimetres by bending the knees while keeping the torso vertical and heels planted.

  3. Drive forcefully through the floor, then press under the rising bar as the feet split front and back.

  4. Catch with both knees bent, the bar locked overhead, and the front shin near vertical while the torso remains stacked.

  5. Recover by stepping the front foot back partway and the rear foot forward, bring the feet together under the bar, then lower it to the shoulders.

Common Split Jerk mistakes

Dipping forward

Bend the knees with the torso vertical so the bar drives straight from the shoulders.

Pressing before leg drive

Use the legs to accelerate the bar before moving under it into the split.

Catching with soft elbows

Lock the bar securely overhead as the feet land in the split.

Recovering in one unstable step

Bring the front foot back and rear foot forward in controlled stages before lowering the bar.

When to modify or choose another exercise

  • Dipping forward: Bend the knees with the torso vertical so the bar drives straight from the shoulders.
  • Catching with soft elbows: Lock the bar securely overhead as the feet land in the split.
  • Stop when the exercise produces sharp, catching, radiating, or increasing joint pain rather than the expected muscular effort.
  • Alternative Jerk Dip and Drive: Practise the vertical dip and leg drive with the bar returning to the shoulders.

How to use Split Jerk in a training program

Where it fits in a session

Perform Split Jerk near the beginning of the workout, after the warm-up and before demanding strength or conditioning work.

How often to use it

Use one to three exposures per week with at least enough recovery to restore speed, landing quality, and coordination.

Pairing and sequencing

  • Perform Split Jerk before Barbell Back Squats or Deadlifts while speed and coordination are fresh.
  • Advanced trainees can pair it with one of those lifts for contrast work when fatigue and landing quality are closely monitored.

Regressions and progressions for Split Jerk

Start with an easier option

Jerk Dip and Drive

Practise the vertical dip and leg drive with the bar returning to the shoulders.

Tall Split-Jerk Footwork

Practise moving the feet into and out of the split with an empty bar or dowel overhead.

Progress when form is repeatable

Paused Split Jerk

Hold the split catch before recovering the feet while the bar remains locked overhead.

Heavier Split Jerk

Add the smallest plates only after the dip, split catch, and recovery remain identical.
